HYROX Pro: how to make the leap from Open

You've finished your first HYROX Open. You tell yourself, "I could have done better," "I had some gas left in the tank." The natural next step is to go Pro. But HYROX Pro is a different category — heavier weights, almost zero margin for error, and a much higher competitive level. Here's how to know when to go for it, and how to prepare.

Open vs. Pro: The Numbers

→ The sled push goes from 152 kg to 202 kg for men. That's a +33% increase. The sandbag from 20 kg to 30 kg: +50%. Wall balls from 9 kg to 14 kg: +55%. These are not small differences.

The Pro athlete comfortably completed the Open in under 1h30 and can lift ~1.5 times their body weight in general strength.

When to go Pro

Here are the 3 criteria you need to meet before signing up for Pro:

1. You finished Open in sub 1h25 (men) or 1h35 (women)

If you finished in 1h40, moving to Pro is premature. The added weight will destroy you, and you'll end up finishing in 2h+, frustrated.

2. You can push a 202 kg sled for 50 m in under 2 min

Test this in a simulation. If you're struggling at 3 minutes, wait. The sled is the most discriminating station in Pro.

3. You can do 20 wall balls at 14 kg non-stop

If you break them up or struggle with 14 kg, the idea of 100 reps in a race is not realistic. Build the capacity first.

Pro Prep Plan (12 weeks)

To go from Open to Pro, plan for 12 weeks of specific preparation.

Phase 1 — Max Strength (W1-4)

Max strength work on HYROX patterns:
- Heavy Squat: 5 × 5 at 80% 1RM, 2×/week
- Deadlift: 4 × 4 at 80% 1RM, 1×/week
- Heavy Press: 4 × 6 at 75% 1RM, 2×/week
- Weighted Sled Push: sled at 80-90% of Pro weight, 4 × 50 m

Running volume reduced to 3 sessions/week (to recover between strength sessions).

Phase 2 — Strength Endurance (W5-8)

HYROX Pro specialization:
- Wall Balls: 3 × 50 reps at 14 kg, 2 min rest
- Sandbag Lunges: 4 × 100 m at 30 kg
- Farmers Carry: 4 × 200 m at 2×32 kg
- Heavy Sled Pull: 3 × 50 m at Pro weight

Running volume increased: 4 sessions/week.

Phase 3 — Pro Simulation (W9-11)

Full simulation at Pro weights:
- 1×/week full rehearsal (all Pro stations + 8 km run)
- Progressive increase in station volume
- Target time test

Phase 4 — Taper (W12)

Classic taper: volume halved, intensity maintained.

Race Strategy for Pro

The Pro beginner's trap: starting at an Open pace, blowing up halfway through the race.

Adjustments to make:
- 1st km: 20-30 sec/km slower than your Open pace
- Sled push: deliberately slow down, controlled strength
- Wall balls: break into 4-5 sets (vs. possible non-stop in Open)
- Sandbag lunges: keep absolute composure, 30 kg doesn't forgive jerky movements

The Pro mindset: you finish, and that's already an achievement. The Pro time comes with 2-3 more Pro races.

When NOT to go Pro

  • You finished Open in over 1h35 (men) or 1h50 (women)
  • You've only done one race
  • You have recurrent lower back pain
  • You've never simulated HYROX with Pro weights
  • You're looking for a mental challenge, not a measurable one

The next step is:
- Pro Doubles (team of 2 in Pro)
- Top 10 regional in Pro
- World Championships Qualifications

But first, savor your first Pro race. Many athletes take 2 years to finish Pro comfortably.
