HYROX for Women: Specific Preparation and Tips
HYROX has long been perceived as a "male" format — no longer. Female participation has grown from 24% in 2022 to 38% in 2026, with even faster growth than male participation. But preparing for HYROX as a woman requires some specific adjustments. Here is the guide.

Specific physiological aspects to integrate
1. Muscle mass difference
With less muscle volume, the relative loads in HYROX are more accessible for women. The load/bodyweight ratios are equivalent for men and women: a 10 kg sandbag for a 60 kg woman = 17% bodyweight, just like 20 kg for an 80 kg man = 25%.
→ Women are not structurally disadvantaged compared to men in HYROX. The effort/load ratio is balanced.
2. Menstrual cycle and performance
Performance varies during the cycle:
- Follicular phase (D1-14): optimal performance, max strength, fast recovery
- Ovulation (D14-16): hormone peak, but slight decrease in coordination for some
- Luteal phase (D17-28): possible decrease in endurance performance, increased fatigue, more difficult thermal regulation
If you can choose your race, aim for a follicular phase or early in your cycle. Not in the middle of the luteal phase.
3. Bone mineral density
Female athletes in intensive sports must monitor bone density, especially with very high-intensity training + restrictive diet. RED-S (Relative Energy Deficiency in Sport) disproportionately affects women.
→ Sufficient calories are non-negotiable. No extreme dieting + intense HYROX training.
Adapted preparation plan
The general plan is the same as for men (see 8-week HYROX beginner program). Some possible adjustments:
Functional strength
No different "female version." Same movements, same principles. Strength is built identically.
Running volume
Identical to men in absolute terms. Aim for 30-50 km/week depending on your starting point.
Recovery
Slightly longer when cycling high or in the luteal phase. Adjust your weekly volume accordingly if you feel it.
Specific nutrition
- Protein: 1.4-1.8 g/kg/day (same as men)
- Carbohydrates: 4-5 g/kg/day (same as men)
- Iron: higher losses, supplementation if deficient (consult doctor)
- Calcium and vitamin D: critical for bone density
Specific female gear
Sports bra — non-negotiable

Look for:
- High impact (not medium)
- Fastening that doesn't dig into the skin when fatigued
- Breathable fabric that doesn't retain sweat
- Test in simulation at least 3 times

Shoes
The models mentioned in the HYROX Shoe Guide have a women's version. Pay attention to the fit — Metcon, NoBull, Nano often run a bit small in the forefoot for women.
Outfit
Shorts or short tights depending on preference. Fitted but never tight. Test in simulation.
Race day management
Hydration
Same as men: 35-40 ml/kg/day, +20% for the last 3 days before the race.
Pre-race nutrition
- 14-16 hours before: pasta-style meal
- 3 hours before: breakfast (oats + banana + eggs or equivalent)
- 30 minutes before: gel or banana
Menstrual cycle on race day
If you are in the middle of your luteal phase or have painful periods:
- Hydration +30% the day before
- Anti-inflammatory (ibuprofen) upon waking if OK with your doctor
- Tampon or cup, no pad protection
- Anticipate increased fatigue sensations — careful pacing
The female mindset in HYROX
No difference in mindset, but some observations:
- Women tend to underestimate their possible performance (unlike men who overestimate)
- Aim higher than your instinct tells you
- The HYROX female community is very supportive — use it
