Farmers Carry HYROX: technique and strategy for 200m non-stop

Station 6, right after the rower that broke you. You grab two kettlebells, 2 × 24 kg (Open men) or 2 × 16 kg (Open women), and set off for a 200 m looped walk. This is the station that seems simple on paper—and makes your grip give out halfway. Here's how to hold for 200 m without having to put them down.

The precise format

200 m = 2 × 100 m loop. You must keep the kettlebells in your hands the entire way. If you put them down, you must restart the segment. This is a penalty that can cost you 1 min 30.

Carrying technique

Body position

  • Shoulders low, not hunched up to your ears
  • Elbows locked (almost straight)
  • Traps engaged, abdominal brace tight
  • Back straight, gaze on the horizon
  • Not leaning forward or backward

The grip

  • Hands in the middle of the handle, not on the edge
  • Fingers hooked around, thumb over the top
  • No "open" bottle-type grip—you'll lose your hold

The walk

  • Short, fluid strides, no big steps
  • Regular cadence: ~120-130 steps/minute
  • Feet rolling from heel to toe
  • No excessive arm swing

The 5 mistakes that make you put them down

1. Bad grip from the start

If you don't immediately place your hands in the right spot (center of handle, fingers well hooked), you'll slip. Position your hands well before you start.

2. Strides too long

Long strides = more oscillation = more grip effort. Stick to short, close steps.

3. Shoulders rising to your ears

You'll tense your traps and fatigue your neck. Low shoulders = relaxation and energy saving.

4. Thinking about grip instead of breathing

If you focus on your grip failing, you'll panic. Concentrate on your breathing and your steps. The grip will follow.

5. Going too fast

Sprinting 200 m of farmer's carry = grip explodes at 100 m. Maintain a moderate and regular pace.

Breathing management

  • Inhale over 3 steps
  • Exhale over 3 steps
  • Heart rate stabilizes

Avoid even partial apnea—it increases tension throughout the body and accelerates fatigue.

Strategy for the 200 m

For your first HYROX

  • Zero-drop plan: you never put down the weights, no matter the pace
  • If extreme fatigue: slow down, do not put them down
  • Target time: 1 min 30 - 2 min 30

To aim for sub 1 hr 30

  • Accelerated pace on the 2nd 100 m (finishing mode)
  • Target time: 1 min 15 - 1 min 45

For competitors

  • Almost jogging, immediate transition to the next station
  • Target time: 50 sec - 1 min 15

The grip—how not to lose your hold

Grip is the first thing to fail in farmer's carry. Here's how to preserve it:

Pre-preparation

  • Work your grip specifically in training (dead hangs, grip squeezes)
  • Build calluses on your palms (not too thick, just enough to resist)

During the station

  • No constant re-gripping—each time you adjust your grip, you lose strength
  • No chalk allowed by HYROX (check specific race rules)
  • Imagine you are crushing the handle rather than just holding it

If your grip fails

  • Definitely do not put them down—you'll trigger the penalty
  • Slow down, shake your free hand for 1 sec if possible (not realistic in HYROX)
  • Mentally: it's just the last 50 meters, you can do it

Preparing for the farmer's carry at home

Essential: kettlebells

  • 16 kg + 16 kg or 24 kg + 24 kg depending on your gender/level
  • Available for 30-50 € per used kettlebell

Variations to train

  • Classic farmer's carry: 100-200 m, 3-5 sets
  • Single-arm carry: grip and core engagement on one side only, alternating
  • Suitcase carry: 1 kettlebell on one side, anti-rotation core engagement
  • Trap bar carry: if you have access to a trap bar, heavier

Grip program

3 times/week, as a workout finisher:
- Dead hang on a bar: 3 × max time
- Plate pinch: 3 × 30-60 sec
- Towel hang: 3 × max time
- Captain of Crush grippers (if you want to push it): 3 × max reps

Advanced strategies

If you are short

Kettlebells rub against your thighs and slow you down. Solution:
- Lean slightly forward
- Hold the kettlebells a little further away from your body
- Or take slightly wider steps laterally

If you are tall

You have the advantage of leverage but you cover more ground per step. Maintain a fast cadence to stabilize your heart rate.

  • Do not put them down, ever. Penalty = hell.
  • Position: shoulders low, back straight, gaze on the horizon
  • Tight grip in the center of the handle
  • Fast cadence, short strides
  • Regular breathing, never hold your breath
  • Preparation: weekly carries + dedicated grip work
